One thing that I do is take and do a plie squat…but with your butt almost to the floor..hold onto the pole and do slow hip circles while VERY SLOWLY rising to standing and then back down. I can really feel that work the thighs, butt, hip flexors and lower abs. It helps loosen up your hips too!

Then I finish with more stretching. I used to figure skate and I got into the habit of working on spins first (to find my balance) and then footwork (for co-ordination) and then jumps. I would then practice my programs/routines.

I also have "popcorn" ceilings and have had no issues.

I also found that wearing bands around my forearms helps!
